Stage distribution — the balance between light sleep, deep sleep, and REM. Most adults need 1–2 hours of deep sleep for physical recovery and 1.5–2 hours of REM for cognitive recovery. Anything that consistently reduces these (alcohol, a warm room, short sleep) degrades quality.

Subjective restoration — how rested you feel upon waking. This is the ultimate measure. Research consistently shows that subjective sleep quality correlates with next-day performance, mood, and cognitive function better than any objective metric.

Wearable apps (Oura, Fitbit, Whoop) use biometric data — heart rate, HRV, movement — to estimate sleep stages and generate a quality or readiness score. These are more objective but have 20–40% error rates on individual sleep stage estimates.

Exercise. Regular aerobic and resistance training significantly increases deep sleep. The effect is cumulative — consistent exercisers sleep better than sedentary people, not just on exercise days.

Tracking Quality Over Time

Quality improvement is gradual and non-linear. One good night followed by a bad one doesn't mean the intervention failed. You need 2–4 weeks of data to see whether a change is working.

Log your quality rating every morning alongside the key variables: bedtime, wake time, whether you drank alcohol, whether you had late caffeine, room temperature. After 30 days, the correlations become clear and personal — not generic sleep advice, but your specific quality drivers.
