How to Sleep Better and Beat Jet Lag: The Science-Based Recovery Plan

Jet lag isn't just tiredness — it's a circadian clock mismatch that can take days to resolve. Here's how to recover faster and sleep better at your destination.

Jet lag is a biological problem with a biological solution. Your circadian clock is set to your departure timezone, and your body experiences the light-dark cycle at your destination as chaotic and misaligned. Every system — sleep, digestion, cognition, hormone release — runs on your old clock until the new one is established. The question is how to accelerate that resetting.

The Direction Asymmetry

Eastward travel is harder than westward travel. This isn't perception — it's circadian biology.

Your natural circadian rhythm runs slightly longer than 24 hours (closer to 24.2 hours). This means it's naturally easier to delay (stay up later, shift west) than to advance (sleep earlier, shift east). When you fly east — New York to London, Los Angeles to Tokyo — you're asking your body to move its clock forward by multiple hours, which fights its natural drift.

Westward travel (London to New York, Tokyo to Los Angeles) is easier: you're extending the day, which aligns with your clock's natural tendency.

Practical implication: Budget more recovery time for eastward travel, especially for trips of 6+ hours east.

Before You Travel: Pre-Adjustment

For trips of more than 3 hours of timezone change, you can start shifting your clock before you leave.

Eastward travel: Begin moving bedtime and wake time 30 minutes earlier each day for 2–3 days before departure. Get morning light earlier to reinforce the shift.

Westward travel: Begin moving bedtime later each day for 2–3 days before departure. Get evening light later to shift the clock.

Low-dose melatonin (0.5–1 mg) taken in the early evening starting a few days before an eastward trip helps advance the clock. This is the physiological dose — the 5–10 mg tablets commonly sold in pharmacies are more than the body needs and produce grogginess rather than clock-shifting.

On the Plane: Sleep at Destination Time

Set your watch to destination time when you board. The goal is to sleep and eat on destination time, not departure time.

If it's daytime at your destination: stay awake on the flight (within reason). Use caffeine if needed. Watch movies. Work. Sleep will come later.

If it's nighttime at your destination: sleep on the flight. Set up properly (eye mask, earplugs, neck support), take melatonin if needed at destination bedtime, and aim for as many consecutive hours as possible.

This approach — called scheduled sleep shifting — is what airline pilots and frequent international travelers use. It's more effective than sleeping whenever you feel tired.

The Single Highest-Leverage Intervention: Morning Light at Destination

Bright light is the most powerful circadian zeitgeber (time-setter) we know of. Getting outdoor sunlight at your destination's morning time — within an hour of local sunrise — is the fastest way to shift your circadian clock to the new timezone.

For eastward travel: Get bright light in the morning local time. Avoid bright light in the late afternoon and evening for the first few days. This pushes the clock forward toward the new timezone.

For westward travel: Get bright light in the afternoon and early evening local time. This delays the clock, aligning with the new timezone.

Melatonin Timing: Get It Right

Melatonin doesn't make you sleep — it signals your clock. Timing matters more than dose.

For eastward travel: Take 0.5–1 mg melatonin at bedtime in the new timezone (not when you feel tired). This tells your clock that night is happening now, regardless of what it expects.

For westward travel: Melatonin is less useful because you're already shifting in a natural direction. If used, take it at the destination's bedtime.

The common mistake is taking a high dose (5 mg) and expecting sedation. At high doses, melatonin causes next-day grogginess without better clock resetting. Lower is better for jet lag.

Eating and Exercise at Destination Time

Your digestive system has its own circadian clock. Eating meals at local time — even if you're not hungry at first — helps synchronize this peripheral clock with the light cues you're providing.

Avoid large meals in the first day or two of arrival at times that would be the middle of the night at your origin. Large meals at unexpected times worsen GI discomfort and can further confuse the peripheral clocks.

Exercise at your destination's morning or early afternoon accelerates circadian adaptation. Avoid intense exercise within three hours of destination bedtime.

What Not to Do

Don't stay up until you "feel tired" at the new location. You'll often feel a surge of false energy in the late afternoon (when your body thinks it's morning) and crash badly at 6 PM. Push through this.

Don't nap for more than 20 minutes in the first two days. Long naps reduce the sleep pressure you need for the night, making nighttime sleep harder and extending the adaptation period.

Don't rely on alcohol. Jet lag makes people reach for wine or spirits to knock themselves out. Alcohol fragments sleep and worsens next-day cognitive function — exactly the opposite of what recovery requires.

Recovery Timeline

  • 1-3 hour timezone difference: 1–2 days to adapt
  • 4-6 hour difference: 3–4 days
  • 7-9 hour difference: 5–7 days
  • 10-12 hour difference: 7–10 days

Eastward travel takes roughly one day per hour of timezone difference. Westward travel adapts somewhat faster.
